What HRV measures
Your heart doesn't beat like a metronome — the gap between beats varies by milliseconds. This variation is controlled by the autonomic nervous system: the parasympathetic branch ('rest and digest') increases variability, while the sympathetic branch ('fight or flight') decreases it.
When you're well-recovered, the parasympathetic system dominates, and your heart rate is highly variable — it speeds up on the inhale and slows on the exhale (respiratory sinus arrhythmia). When you're fatigued, stressed, sick, or overtrained, the sympathetic system takes over, and the heart rate becomes more rigid. HRV quantifies this: higher HRV = more recovered; lower HRV = more stressed.

How to measure
Consistency is everything. The biggest error in HRV training is comparing measurements taken under different conditions. Measure at the same time (first thing in the morning), in the same position (lying down), for the same duration (60 seconds), every day. A reading after coffee is different from one before; a reading after getting up is different from one taken in bed. Standardize the protocol.

Reading your baseline
HRV is highly individual — there's no universal 'good' value. A typical range is 30–100 ms (RMSSD), but a fit cyclist might be 60–80 ms and a stressed executive 25–40 ms. Your number is YOUR number.
Track your 60-day rolling average. This is your baseline. Each morning's reading is interpreted relative to YOUR baseline, not to a population chart. A reading 10%+ above baseline = recovered and ready; within ±5% of baseline = normal, train as planned; 10%+ below baseline = fatigued, stressed, or fighting illness — consider an easy day.
Context matters: a low HRV reading after a hard block of training is normal (you're tired, as expected). A low reading after a rest day is a warning sign (something else is going on — stress, illness, poor sleep).

Using HRV to adjust training
The practical application: HRV-guided training adaptation. Each morning, check your HRV against baseline:
Above baseline + feel good → push: do your planned hard session, maybe add intensity.
Near baseline + feel normal → proceed: train as planned.
Below baseline + feel off → adapt: swap a hard session for an easy endurance ride or a rest day. Don't force intensity when your body says recover.
The trap: don't overreact to a single low reading (one bad night's sleep can tank HRV). Look for trends: 2–3 consecutive low readings suggest accumulated fatigue or illness; a single dip is normal variation.
