Pre-dawn trainer sessions are the worst offender. A 5:30 am ride means a 4:45 am alarm — and shifting sleep earlier by 90 minutes rarely works in practice. If you must train early, shift bedtime earlier by the same amount and prioritise morning light afterwards.

Evening intervals raise core temperature and cortisol, both of which delay sleep onset; finish hard efforts three to four hours before bed. Late-evening alcohol — even one beer — suppresses REM and worsens next-day perceived exertion. Caffeine has a half-life of five to six hours; a 4 pm coffee still has a measurable effect at 10 pm.

Naps, recovery, and sleep debt

A 20-30 minute afternoon nap after a long ride is one of the few recovery interventions with solid evidence behind it. Longer naps, over 45 minutes, risk sleep inertia — grogginess from waking out of deep sleep.

If you accumulate sleep debt across a hard training week, a 90-minute sleep-in on Saturday is more useful than a fifth workout.
